此動作有助改善背部肌力不平衡與脊椎側彎的問題。此動作在身體的平衡與協調訓練上難度較高,建議您練習時在心裡默數拍子,配合動作的節奏擺動四肢。四肢若能協調,身體便容易穩定。
1.採趴姿,身體呈一直線,雙手往頭頂方向伸直,雙腿呈小V字形伸直著地。下巴稍微內收,肩膀往遠離耳垂的方向推動,保持頸部的伸展,骨盤前側的平面與地板平行,腹部收縮,肚臍離地,腰部不下壓以保持脊椎的自然弧度。吸氣預備。

2.吐氣時,將雙手臂、雙腿、上半身提起離地,頭與脊椎仍保持自然的直線關係。全身唯有骨盤與腹部著地,其他部位皆離地。確認頭與脊椎的自然直線,避免頭部過度上揚,造成頸部後方肌肉的緊繃。(圖1)

3.將一口氣分為四小口吸,先吸一口氣配合右手與左腿同時伸直上舉,吸第二口氣時換手換腿,吸第三口氣再換手換腿,吸第四口氣時再次換手換腿。保持骨盤的穩定,骨盤前側始終緊貼地板、不搖晃。手腳離地高度前後一致,若手高過於腳,身體重心便往腳的方向傾倒;相反,身體重心則往前推。(圖2)

4.將一口氣分為四小口吐,先吐一口氣配合右手與左腿同時伸直上舉,吐第二口氣時換手換腿,吐第三口氣再換手換腿,吐第四口氣時再次換手換腿。

5.直到整套動作結束後,才將身體放鬆回到地面。

吸、吐各四口氣為一套,共五套。

訓練目的:

以不對稱的方式加強背肌並協調背部肌肉的不平衡。

注意要項:

手與腿交換動作時,應放鬆肩膀關節與髖關節,讓四肢能自如的活動,而不影響身體核心的穩定性。手臂與腿部交換動作的速度盡量配合呼吸的長短,避免憋氣或呼吸過慢過快而影響動作的流暢性。手臂與腿部交換動作若過快,易造成同手同腳的問題。建議初學者先把訓練重點放在動作的準確度上,再慢慢加快速度。
